It replenishes the carbohydrates you burned, repairs muscle, and replaces the fluid and sodium you lost through sweat.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">The same jobs apply whether you ran, rode, swam, or hiked all morning. The sport changes. The same needs stay.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">Each job runs on its own clock. <strong>Muscle fuel stores can take 24 to 48 hours to fully refill when daily intake is adequate.<\/strong> Liver stores refill faster. They help keep blood sugar steady during longer efforts, but can run low during sessions over 90 minutes without fuel.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">Muscle repair stays switched on for several hours after a meal with protein in it.<\/p>\n\n\n\n<h2 class=\"wp-block-heading\">How to recover from DOMS (muscle soreness)<\/h2>\n\n\n\n<p class=\"wp-block-paragraph\"><strong>The soreness you feel a day or two after a hard or unfamiliar session is normal. It peaks around 24 to 72 hours and clears on its own. That means eating right after you finish mainly matters when you train fasted, meaning you train before eating.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">What drives adaptation is your total protein for the day. When that is adequate, timing is largely a non-issue.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\"><strong>A common target for endurance athletes is 1.2 to 2.0 grams of protein per kilogram of body weight per day.<\/strong> For a 70 kg athlete, that is 85 to 140 grams across meals.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">Carbohydrate timing is a separate question. It matters mostly when recovery time is short. <strong>On most days, hitting your daily totals beats nailing a perfect window.<\/strong> An easy 45-minute spin or a short recovery run, then a normal dinner, needs nothing more.<\/p>\n\n\n\n<h3 class=\"wp-block-heading\">When the window does matter<\/h3>\n\n\n\n<p class=\"wp-block-paragraph\">Timing matters more when the session asks more of you:<\/p>\n\n\n\n<ul class=\"wp-block-list\">\n<li>Long or hard sessions that drain your fuel stores.<\/li>\n\n\n\n<li>Another session within 8 to 24 hours.<\/li>\n\n\n\n<li>Hot or high-sweat sessions with heavy fluid and sodium losses.<\/li>\n\n\n\n<li>Double days or 10+ training hours in a week, when normal meals may not cover what you need.<\/li>\n\n\n\n<li>Appetite, travel, or schedule is blocking a real meal soon.<\/li>\n<\/ul>\n\n\n\n<div style=\"height:37px\" aria-hidden=\"true\" class=\"wp-block-spacer\"><\/div>\n\n\n\n<p class=\"wp-block-paragraph\">The clearest case is a turnaround under 8 hours. Picture a triathlete doing a hard morning brick, a ride straight into a run, then an evening swim. Or a cyclist racing back-to-back days.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">Refilling runs in two phases. A fast phase in the first 30 to 60 minutes, then a slower phase over the following hours. <strong>Delay carbohydrate intake by a couple of hours, and you may have less stored fuel later, which can hurt performance in the next session.<\/strong> Early carbohydrate and fluid matter when the clock is tight.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">A quality session 24 to 48 hours away is different. You have one to two days before the next hard effort. Now the priority shifts from the minutes after you finish to your total carbohydrate across the day.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">Because the full top-up can take one to two days, the first feeding does not have to be immediate. After easy work, normal meals handle it. After a long or hard session, make it the first thing you replace.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\"><strong>When recovery is short, aim for 1.0 to 1.2 grams of carbohydrate per kilogram per hour across the first four hours.<\/strong> For a 70 kg athlete, that is 70 to 84 grams an hour, with little reason for most athletes to push past it.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">Use this rate after sessions that leave you low on fuel. Easy rides and runs do not need it.<\/p>\n\n\n\n<h3 class=\"wp-block-heading\">Protein<\/h3>\n\n\n\n<p class=\"wp-block-paragraph\">Protein supports muscle repair and adaptation. The dose at each meal and how you spread it out matter more than racing the clock.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\"><strong>At the next meal, most athletes can aim for 20 to 40 grams of quality protein.<\/strong> For a 70 kg athlete, that often lands near 25 to 30 grams, scaled to your size and the work done. Repeat it every few hours across the day.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">One myth worth retiring: protein does not refill your fuel stores any faster once your carbohydrate intake is adequate. It helps only when you fall short on carbohydrate. After training, protein&#8217;s job is to repair.<\/p>\n\n\n\n<h3 class=\"wp-block-heading\">Fluid<\/h3>\n\n\n\n<p class=\"wp-block-paragraph\">Fluid replaces sweat losses and readies you for the next session. You keep losing fluid through urine after you drink, so take in more than you lost.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\"><strong>Aim to replace 125 to 150 percent of the fluid you lost over the next few hours.<\/strong> How much you lost varies widely by athlete and conditions, so size this to yourself. Your body holds onto fluid better when you take food and drink together than with plain water alone.<\/p>\n\n\n\n<h3 class=\"wp-block-heading\">Sodium<\/h3>\n\n\n\n<p class=\"wp-block-paragraph\">Sodium&#8217;s job in recovery is simple. It helps your body hold onto the fluid you drink instead of sending it straight to urine. <strong>A normal salted meal alongside your drinks covers this for most situations.<\/strong><\/p>\n\n\n\n<p class=\"wp-block-paragraph\">A dedicated sodium product earns its place mainly in one case: when you drink low-calorie fluids on their own and want to rehydrate fast. Once solid food or a nutrient-dense drink like milk is in the mix, added sodium does less.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">Your kidneys also start conserving sodium soon after finishing, so you do not need to replace every milligram lost.<\/p>\n\n\n\n<h2 class=\"wp-block-heading\">Heat changes what you can eat and drink<\/h2>\n\n\n\n<p class=\"wp-block-paragraph\">Heat changes two recovery needs. You lose more fluid and sodium, and appetite often drops right when you should eat.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\"><strong>Exercising in the heat appears to lower hunger and how much you eat at the next meal, compared with cooler conditions.<\/strong> The hormonal picture is mixed. Treat it as a tendency that varies between people.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">A hot session can leave your appetite below your needs.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">Sweat sodium varies a lot from person to person, which is why some athletes notice salt crusting on their skin and others do not. Genetics, diet, conditions, and heat exposure all affect how much you lose.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\"><strong>Because that range is so wide, your sodium needs are personal. There is no single number that fits everyone.<\/strong><\/p>\n\n\n\n<p class=\"wp-block-paragraph\">When appetite is low, cold drinks often go down better than solid food. A long summer hike, a midday ride, or a hot trail run can leave you needing fluid before food.<\/p>\n\n\n\n<p class=\"wp-block-paragraph\">If a hot session leaves you short on time and without a meal, GO Hydro Tablets are one option for fluid and sodium.
